    Help Curb the Habit of Gossiping With A 10-Minute Practice

    We live in a political moment where we don’t just disagree about matters of policy—we disagree about reality. To some degree, this has always been the case.

    Writing in 1922, the American philosopher Walter Lippmann, described the modern human condition as one of living in “pseudo-environments”—mental worlds that define our values, beliefs, and opinions. As a result, he observed that citizens “live in the same world, but they think and feel in different ones.”

    More than 100 years later, we are experiencing this kind of polarization like never before. 24-hour cable news, Facebook, blogs, Twitter, and the fracturing of media have made it so that we can each filter our news, entertainment, and social interactions to reinforce our existing beliefs and shield ourselves from oppositional views—not to mention the fake news out there deliberately trying to separate us.

    This catchphrase has come to define the modern moment—“fake news.” Anything that doesn’t fit with our reality is now seen as unreal, make-believe, and at the same time, some of the news in our feeds is actually made up. These are crazy days.

    There is a serious conversation to be had around how to restructure the media and political institutions to mitigate this problem.

    Gossip is rarely based on fact, it’s more of an expression of the stories we make up in our heads about other people.

    In the meantime, we wanted to explore a different landscape of “fake news.” Sure, there are many people out there consciously spreading “fake news.” But it’s also interesting to look at how we might be doing it every day without really recognizing it.

    That’s right, we’re talking about gossip—our ordinary habit of talking about others behind their back. Gossip is rarely based on fact, it’s more of an expression of the stories we make up in our heads about other people.

    What is Gossip?

    The habit of gossiping can be defined in any number of ways. Webster’s defines it as “rumor or report of an intimate nature.” In the book The 15 Commitments of Conscious Leadership, the authors define gossip as: “any statement about another that the speaker would be unwilling to share in exactly the same way if that person were in the same room.”

    This definition points to the contextual nature of gossip. If I tell my co-worker Gena that “Dave’s feedback on my presentation today was incredibly disrespectful,” it may or may not be gossip. If I don’t share this feedback with Dave, then it’s a clear case of gossip. But if I do share it with Dave, with the same emotional tone, then it is not gossip.

    Why bring greater awareness to your gossip habit? After all, it’s often entertaining, even pleasurable, to talk about the faults of celebrities, political leaders, or that person in your social circle who drives you crazy.

    The first reason is that a habit of gossiping almost always arises from stories in our mind, which may or may not be true. So one reason to refrain from gossip is to do your part to curb the spread of “fake news.”

    Another reason is that gossip often involves a subtle breach of integrity. In the language of the philosopher Immanuel Kant, when we gossip about someone, we’re treating them as a “mere means” to our own sense of pleasure or superiority. If I tell a humiliating story about someone, I’m using their misfortune as a way to generate laughter, titillate my audience, or make myself feel like I’m better than them.

    And while it may be pleasurable in the moment, it almost always leaves a moral stain. For the speaker of gossip, there’s a subtle feeling of guilt that arises. For the people listening, there’s a sense of distrust that follows in the wake of gossip. “If he talks that way about others when they’re not in the room,” they are left thinking, “how does he talk about me when I’m not in the room?”

    Need proof? Conduct a quick experiment. In your next interaction with a friend or colleague, dish out some juicy negative tidbit about a mutual colleague or acquaintance. Then check in to see how you feel. If they respond in kind, notice how you feel about their trustworthiness and the strength of your relationship.

    2 Key Ways to Shift the Habit of Gossiping

    So how can we become more aware of our gossip habit? The key is mindfulness–training the skill of Notice-Shift-Rewire each time we’re tempted to gossip or each time others begin gossiping. This awareness takes two forms: awareness of speech and awareness of listening.

    1) Awareness of Speech

    The practice here is simple. Notice when you feel the urge to say something negative about another person – a friend, a co-worker, or even a political figure. And when you notice, pay attention to the physical sensations of gossip. We have found that the urge to gossip often corresponds to an energetic state–a subtle pattern of sensations in the body.

    In fact, the urge to gossip is, in many ways, similar to the urge to read about gossip in the form of celebrity tabloids or political chatter. In both cases, we’re drawn to the momentary burst of pleasure that arises from speaking or hearing gossip. And yet it’s a behavior that is always unsatisfying, leaving us with the desire for more.

    Noticing the urge to gossip opens the space to Shift your speech. This could be as simple as not saying anything at all or reframing your statement to something you would be willing to share with the other person, were they in the room.

    The Shift might also be to follow through on the urge to gossip but to do it with awareness – to gossip consciously. This sounds strange but you may find that it’s impossible and, at times, undesirable to get rid of all gossip. In conversations with your spouse or partner, for instance, saying things about others that you wouldn’t share with them in the room might play an essential role in building trust and intimacy with your partner. Talking through a difficult situation with another family member or a problem at work, for example, may require talking candidly about others in ways that you would not were this other person in the room. In these cases, the goal might not be to end gossip but to simply be more aware and mindful of it.

    The final move is to Rewire. Savor the experience of bringing greater awareness to this ordinary habit of gossip.

    2) Awareness of Listening

    Even if we refrain from gossip, we will undoubtedly encounter it in the speech of others. Whether it’s neighbors, co-workers, or family members, the habit of gossip is so common that it’s impossible to avoid. Awareness of listening is the practice of noticing gossip whenever it arises in conversations with others.

    Of course, this leads to an important question: when we notice the person we’re talking to gossiping, what are we to do? How are we to respond?

    The authors of The 15 Commitments of Conscious Leadership liken this situation to a game of ping-pong: “the speaker and the listener each hold a paddle. If a listener says he doesn’t want to listen and symbolically puts down his paddle, the game is over.”

    This is sound advice. And yet it requires discernment and skillful means to figure out how to put down your paddle without shaming the other person. It might involve injecting a positive comment into the conversation, changing the subject, or, at times, making the outright request to not gossip.

    A 10-Minute Practice on Gossip Awareness

    1. To begin, find a comfortable seat. Sitting, if possible, with a straight spine. Close your eyes and begin by relaxing. Feel how the chair supports the weight of your body. Feel your feet as they rest against the support of the floor. Notice how you’re supported by each inhale and exhale. Allow yourself to breathe. Allow yourself to be. Let your breath move in and out effortlessly and without any attempt to control it. The goal of this practice is to create more awareness around the effect of gossip.
    2. With that in mind, as you relax deeply, see if you can bring to mind a moment in the past. A moment when you heard something about a friend or a coworker, another parent at school, a neighbor. Or when you dished it out to someone else. I know it’s not the most glamorous thing, but we’ve all had those moments when we had that juicy piece of gossip. So, see if you can just travel back in time to a moment like that, you can go back to childhood if nothing is coming up from adulthood.
    3. Observe any feelings or sensations that arise as you go back to that moment in time when you offered that juicy tidbit of gossip. You might notice a mixture of emotions. Excitement. Shame. Fear. Curiosity.
    4. Now, let’s imagine we had the opportunity to go back in time and experience this very same moment. With a slight twist. This time, I want you to think of a statement of gratitude for this person. Rather than a juicy piece of gossip about them, think of what you would say. If you were forced to tell someone why you appreciate this person or why you’re grateful for them.
    5. Now, imagine saying a word of appreciation instead of a piece of gossip. I appreciate Hank for always being there on time and for the intensity he brings to each conversation. I appreciate my mother-in-law, for how passionate she is about bringing us all together.
    6. Notice again, with this statement of gratitude, what are the emotions that arise in your body? See if you can pay close attention to any differences between the impact of gossip and gratitude for you in your experience. See if you can keep this experience and remain aware of the difference in your emotional state between gossip and gratitude and mind? And see if you can bring this midst of everyday life.
    7. Notice moments when you hold that juicy piece of gossip and there’s a part of you that wants to tell someone and dish it out. In those moments, see what happens when you shift to appreciation or gratitude instead
    8. To close this practice on the habit of gossiping, take a few more breaths. Bring your attention back to each inhale and exhale sensation of breath. And then when you feel ready, slowly open up your eyes. Coming back into the room. And see what happens when you bring this spirit of gratitude with you. Throughout the rest of your day.

    To experience this first hand, see what happens when you bring greater awareness to gossip over the next 24 hours. Pay special attention to your speech and the speech of those around you. See if you can go an entire day without the habit of gossiping.

    You may find that it’s an almost impossible task to eliminate the habit of gossiping entirely. But that’s not really the goal of this experiment. The goal is to bring awareness to the urge to gossip – to notice where you are contributing to the spread of “fake news.” This simple sense of awareness may not lead you to stop gossiping altogether. But it will help you bring greater compassion, care, and awareness into even the most ordinary conversations.

    How a Meditation Teacher Can Level Up Your Practice

    In my college days, a thousand years ago, I used to hang out in part of the library that contained a large multivolume work: Pokorny’s Indo-European Etymological Dictionary. I would idle away hours looking up the derivations of words and tracing their meanings as they wended their way through many languages and cultures. It instilled in me a spirit of looking beneath the surface of a word to find the depth and breadth that lay within.

    When I first discovered that the word “education” derives from an ancient root roughly meaning to draw out, to lead out, it lit up my mind. At that point, education had seemed mainly to be a process of having information and ideas poured into you, or wisdom bestowed on you from on high. This deeper sense of education conveyed both something being drawn out from within as well as the prospect of being led on a journey of discovery. It was a revelation, and an inspiration.

    Even if I was overthinking the etymology—we can’t really know what people thousands of years ago meant when they used a word; the great Julius Pokorny was only making educated guesses—I came to find teachers who met this deeper standard of education. They were teachers who elicited something within that was ready to be brought out. For sure, they led me to new information, but with a spirit of inquiry and examination, rather than indoctrination. Many of them taught me mindfulness.

    Patiently Planting Seeds

    When it comes to learning meditation, having teachers who guide you in this facilitative way is vitally important. Meditation lies somewhere between an intellectual pursuit and skills training of the kind that athletes, martial artists, and musicians, among others, rely on. It involves techniques that have physical aspects, and it is indeed a bit like building up a muscle—at first the “attention muscle”—so some coaching and coaxing are integral aspects of real teaching.

    Nowadays a lot of resources are readily available to get us started and help us along the way. Instructions for how to practice mindfulness and related practices abound—in books, magazines, apps, podcasts, and in video and audio form. The practice itself, as any number of teachers have said, couldn’t be simpler. In fact, it seems too simple. “That’s it? That’s all there is to it?” (One of the reasons it’s nice to have teachers around is to help us navigate that paradox.)

    If you think you need a teacher, chances are you already have one—or many, for that matter.

    In addition, authors regularly offer insightful commentary on the sorts of things that occur when one practices meditation. If you can afford it (or get financial aid), you can go to conferences and meditation programs to learn more and deepen your practice. Some of these ways of getting instruction can feel pretty intimate: Listening to a teacher on an app or podcast can make you feel as if you’re being spoken to directly, and in videos teachers can instruct with a lot of gesture and expression. When you’re reading, you can return again and again to a passage that speaks to you especially.

    All of these supports actually are a form of having a teacher, or many teachers. So, if you think you need a teacher, chances are you already have one—or many, for that matter. It’s helpful to have some gratitude for that fact. Countless people in the world do not have the leisure or opportunity to access a wealth of meditation teachings.

    Patience also pays off. Desperately rushing to find “the teacher” who solves it all results mostly in frustration. As Jessica Morey, cofounder and lead teacher at Inward Bound Mindfulness Education, says, “Meditation practice can lead you to become striving-oriented, obsessed with trying to get somewhere, to gain experiences.” Being a gardener, patiently planting seeds and allowing nature to take its course, rewards better than being a driver speeding to get to an appointment.

    Eventually, however, no matter how patient we are, obstacles and challenges arise that ruffle our feathers. Mindfulness, awareness, kindness, and compassion practices do not simply work in a linear fashion: x amount of time and effort yields y results. They involve ongoing exploration of how we see ourselves, the world around us, and our relationships. They challenge preconceived views and fixations. They turn us toward life’s ups and downs, rather than away from them. They take us to difficult places.

    Supporting Each Other

    This is where support from someone outside yourself who can hear you and what’s going on in your mind—not a generic mind—can make a difference. This is where a teacher can provide true education: drawing out what’s inside us and leading us on a journey, not a journey that is prepackaged in a book or on an app, but a journey we cocreate. It’s not a paved road. It’s a trail that we must blaze—with help.

    As longtime meditation teacher and author of You Belong: A Call for Connection, Sebene Selassie, says, while some people are “natural self-teachers, most of us benefit from guidance and instruction… We’re not practicing to become super-meditators. We’re practicing to gain some insight and wisdom. So, I’ve found it’s definitely helpful to have some insightful and wise people around.”

    Such wise and insightful people come in various forms. They can simply be fellow practitioners with whom we have common cause and a developing bond of trust. They may be in a local group (formal or informal) or online, perhaps supported by an occasional gathering at a group program or retreat.

    Finding human beings to support our practice, either as fellow travelers or teachers, may not be an easy prospect. It depends to a certain degree on the availability of teachers and practitioners who are compatible with the kind of path you would like to follow. For most of the history of meditation practice, it has been transmitted largely through religious organizations. The methods of teaching and supporting practitioners varied from tradition to tradition, but they have included everything from simple fellowship to intense forms of followership, with students taking very explicit directions from teachers in the form of commands, supported by vows on the part of students. As these religious traditions undergo many changes in the modern era, non-religious ways of teaching and practicing mindfulness and related practices have broken through. The expansion of these forms of practice is the reason that Mindful and mindful.org were founded.

    Secular forms of practice have been happening explicitly for about 40 years, so while there are a fair number of teachers, this movement has not developed to the point that there are many secular places to go on retreat with an optimal ratio of teachers at varying levels of ability to students, which would allow for widespread, ongoing individual attention. The supply of teachers is growing, but nowhere near as fast as the number of people interested in taking up meditation. And someone doesn’t become a teacher overnight. Think of wine—it can take decades for a vintage to become finely aged, and not every wine is up to the task. Still, many are very drinkable on the way to becoming fine. Teachers are like that—mastery may be decades off, but many have wisdom and insights to share even at early stages.

    Support from someone outside yourself who can hear you and what’s going on in your mind—not a generic mind—can make a difference. This is where a teacher can provide true education: drawing out what’s inside us and leading us on a journey.

    As many teachers have noted, people often come to a weekend program, go on a retreat, or take a mindfulness-based course such as MBSR, and then drift away, without finding the ongoing support—and human interaction—they need to truly integrate mindfulness into their lives. Mark Leonard of Mindfulness Connected, who played a key role in establishing the Oxford Mindfulness Centre, believes that the lack of ongoing connection with others, in favor of a kind of private mindfulness, cuts us off from more profound effects at both the personal and societal level. Presenting at the 2020 Mindful Society conference, he emphasized that “well-being is a social function, it’s not a psychological process.”

    I look at the guidance we receive from others on the path of meditation as coming at three different levels, with each a bit more intimate and intensified, and placing more trust in the teacher: fellowship, mentorship, leadership. The lines between them are not hard and fast, and one is not better than another. They work together.

    3 Levels of Mindful Guidance

    1. Fellowship

    As I mentioned above, we already have a teacher—in fact, many teachers—in the form of resources full of instruction and insightful guidance available via so many channels. But one of the principal elements we need is something that keeps us coming back to meditation regularly, and in this case, fellow meditators can make a great difference. As we get trapped in old habit patterns or fall into ruts, lose our inspiration to keep going, or start to feel we’re the only one who has difficulties, connection with meditating friends—in person, online, or both—can make all the difference.

    It’s not that we’re all leaning on each other so that we’ll all fall down together. Rather, we help each other stand on our own two feet, as it were. We may do retreats together or find ways to integrate practice in other areas of life, such as starting a mindfulness program in a local school or hospital. There is great power in learning together.

    Tara Healey, program director for mindfulness-based learning at Harvard Pilgrim Health Care, is a strong believer in the efficacy of ongoing small doses of support, because as she says, “Mindfulness is self-correcting. As we go off course, it will guide us, as will our fellow meditators and friends. The ability to appreciate the quiet and listen to how you’re being guided gets clearer and clearer the more you practice. The practice itself serves you the life lessons you need.”

    Fellowship, being in community with others, becomes an important foundation for going forward on the path of meditation, because it gradually encourages us to think less of mindfulness as a personal pursuit and more as collective pursuit, the social well-being that Mark Leonard talks about.

    Caverly Morgan, who founded Peace in Schools in Portland, Oregon, and established the groundbreaking for-credit Mindful Studies course in the high schools there, is committed to encouraging students to find how the personal expands into a greater whole, how mutual awareness leads to mutual understanding:

    In the same way a teen experiences a sense of empowerment by discovering that she, he, or they can direct their attention to the moment versus a conditioned internal story, we have the capacity to do so collectively. The result: collective empowerment. When we are practiced at seeing where and how our attention moves personally, internally, in the privacy of our own minds, it becomes easy to see how our attention moves and is directed collectively. In our communities. In our culture. In our world.

    2. Mentorship

    At the level of mentorship, there is much more personal give-and-take with a teacher. It may also occur in a group, but is also often enhanced by one-on-one time. Many of us have experienced an inspiring talk by a teacher, perhaps to a crowd of hundreds or even thousands—what some people call “the sage on the stage.” That’s OK for getting an inspirational boost, but a mentor comes down off the stage and sits down with you at eye level, for extended periods.

    The way that meditation mentors lead people is probably best described as facilitation. It can happen at an individual level, but quite often it occurs in small group programs, such as MBSR or MBCT or any meditation class, really, where personal instruction and group work combine. Facilitating is the act of making it possible for students to find their way. While in fellowship, there is a danger of incestuousness and group think, mentors can cut through that, since part of their role is to draw our habit patterns out into the light, to be examined with care in a safe space.

    The skillful means that effective mentors use to facilitate learning are too many to enumerate. They’re inexhaustible, in fact, since they often emerge creatively in the moment, so the marks of effective mentorship are often spontaneity, humor, and a sense of play. While mindfulness involves work, a good mentor conveys that it is definitely not drudgery.

    While the skillful methods are endless, two examples—inquiry and stewardship—may help to convey what these kinds of skills are about.

    Patricia Rockman, MD—senior director of education and clinical services at the Centre for Mindfulness Studies in Toronto, and co-author of Mindfulness-Based Cognitive Therapy: Embodied Presence and Inquiry in Practice—is one of the foremost articulators of the power of inquiry, which she describes as “an interactive process, a reflective process, on an experience that has just occurred.” She goes on to say that “what we’re trying to do… is enhance people’s ability to be with their direct experience versus what we normally do, which is to immediately have interpretations, ideas, conclusions, judgments about our experience.” In addition, she says that inquiry enhances people’s “capacity to reflect on the unfolding nature of experience and learn to track that experience without running off into storytelling or narrative or other ideas and conclusions.”

    Rockman also points out that encouraging people to inquire about what’s happening moment to moment in their minds helps them “develop a language of experience, a vocabulary of experience—whether that’s describing their sensations, being able to describe their thoughts versus analyzing them, being able to name emotions in an attempt to manage them better and make them less overwhelming, and to begin to see how the body is a source of information” and the place where the sensory correlates of emotion (such as a tightening chest, when we are anxious) reside.

    The marks of effective mentorship are often spontaneity, humor, and a sense of play. While mindfulness involves work, a good mentor conveys that it is definitely not drudgery.

    Don McCown, co-author of Teaching Mindfulness: A Practical Guide for Clinicians and Educators, has written extensively about the process of teaching mindfulness, particularly in small groups. In a chapter in Resources for Teaching Mindfulness: An International Handbook, he talks about how, in his view, the primary skill of a mindfulness teacher mentoring small groups is to be a steward who tends to the atmosphere of the class.

    While McCown acknowledges the atmosphere in a room may seem like a vague notion, still, he says, “We all walk into the room and know, through body sensation and affect, that the atmosphere is tense, or friendly, or calm, or maybe a little sad.” In fact, he goes on to say that “a group can agree on, and even engage in dialogue about, what it is like in the room at a particular moment.”

    A skilled teacher of mindfulness-based programs is the steward of this quality of atmosphere, “tracking the unfolding of a class session moment by moment,” paying mindful attention to something that is “evident not only to teachers but also to participants, making it a valuable and valid measure for the relational state of the group.” In this way, the quality of a mindfulness group is something the teacher and the group give rise to together.

    In stewardship, McCown points out, the teacher uses all the care at their disposal to pay attention to the setting, how people relate to each other, the interplay between silence and talking, maintaining ethical behavior, and a number of other elements. In this way, he says, “Atmosphere not only teaches participants, it teaches the teacher.”

    3. Leadership

    The ultimate—and the most intimate—level of teaching is when the teacher transmits, rather than simply teaches. Transmitting is embodying and sharing, most often by example, whatever understanding a teacher has. It’s not a highfalutin idea. In fact, quite the opposite. We see transmission happening in the most mundane of places. In describing a French baker he studied with, Bill Buford wrote in the New Yorker recently:

    For Bob, farms were the “heart of Frenchness.” His grandfather had been a farmer. Every one of the friends he would eventually introduce me to were also the grandchildren of farmers. They felt connected to the rhythm of plows and seasons, and were beneficiaries of a knowledge that had been in their families for generations. When Bob described it, he used the word transmettre, with its sense of “to hand over”—something passed between eras.

    A teacher committed to transmission cares little about their own stature as a teacher. Like the master baker, they care only about the results, the quality of the bread. They long to see students bake bread even better than they could bake. They don’t seek acolytes, a kind of permanent one-upmanship. They seek colleagues. They wish not merely to teach students but to learn together with them.

    In so doing, like a good martial arts master, they will challenge the student to find the way by themselves. They also pay close attention to what’s going on with you, always alert to teachable moments, to turning points and possibilities for opening. It’s like the Deacon says in Season 4 of the HBO series The Wire: “A good church man is always up in everybody’s shit. It’s how we do.”

    Their main tool is rarely the simple answer and more often the hanging question. Steve Hickman, executive director of the Center for Mindful Self-Compassion and a longtime mindfulness teacher, spoke with me recently about how the most powerful teaching involves highly attentive listening and probing: “Students benefit the most not from simply having their questions answered,” he said, “but from seeing the example of your ongoing warmth, curiosity, and attention, as you listen and inquire, so they find handholds and pathways of their own. Then, they are empowered, not just taught.”

    The mark of the teacher’s work succeeding is that the world itself and your circumstances become the teacher. When you have a setback, such as a financial loss or the death of a friend, there may be less discursive mental drama surrounding the event. It becomes more a message to you of how to let go further of the story of what you have to have, to find more simplicity. If in the midst of being isolated in a pandemic, your partner tells you, “I wish you would clean up more after yourself,” you may skip the steps of resisting or beating up on yourself, and simply see the opportunity for attention and mindfulness and kindness to reach into more areas of your life.

    You yourself may begin to become a teacher, even simply because of your example. You may become a great source of fellowship to others, and even a mentor and leader. Your interactions with your teachers, your friends, even strangers—the grocery clerk or a fellow passenger on the subway—and yes, those you fiercely oppose, have a tendency to draw you out of your shell of self-cherishing. You are more vulnerable and yet more resilient and confident. Every day brings discoveries, as if you’ve baked a fresh loaf of aromatic bread to share with the world. These messages from the outside are really messages from the inside, what you’ve internalized from your teachers, your friends, and your experiences. The inherent brilliance of your natural state of being is drawn out.

    That is real education.

    How to Practice Calming Hands:

    2. Number the Fingers: Together, write numbers from 1 to 10 on the fingers, starting at the thumb and moving outward.
    3. Begin Mindful Breathing:
      • Encourage the child to place their real hand on top of their handprint.
      • Start at the thumb (1) and breathe in deeply, then exhale as you count out loud.
      • Move to the next finger (2), breathing in and out again.
      • Continue until all 10 fingers are complete.
    4. Repeat if Needed: If the child enjoys the exercise, they can trace back through the numbers or start again.

    Children and families can turn this mindfulness practice into a creative keepsake by tracing their hands, numbering their fingers, and decorating the artwork. This hands-on activity teaches kids to ease difficult emotions by providing a visual and tactile reminder of the breathing practice, making it easy for them to return to in stressful moments.     Audio Practice: Use Your Hands to Explore Mindful Breathing

    Before starting the practice, find a blank piece of paper and something to draw with, like a marker or pencil.

    1. Step 1: Get Comfortable. Find a comfortable seat, either on the floor or in a chair, and sit tall like a strong tree. You can rest your hands gently on your lap, or place them in front of you. Let your shoulders relax, and your body feel soft. You are in a safe place.
    2. Step 2: Notice Your Hands. Take a moment to notice your hands. How do they feel? Are they warm or cool? Do they feel heavy or light? If you’re feeling nervous or anxious, that’s okay—just notice what’s happening in your hands without judgment. If you feel tense, give your hands a little shake and let the tension fall away.
    3. Step 3: Trace Your Hands. Now, we’re going to trace our hands to create a picture of calm. Place your hand on a piece of paper and trace around it with a pencil or marker. While you trace, feel your fingers, the palm of your hand, and the space between your fingers. Let each stroke of the marker be a reminder that you are safe and in control.

      As you trace your hands, know that you’re building something special. Your hands are your own calming tool, always available when you need to relax and feel grounded.

    4. Step 4: Breathe with Your Hands. Now that your hands are traced, we’re going to use them to help us breathe deeply. Each finger will guide us through one breath. We will count from 1 to 10, one number for each finger. With each number, we’ll take a slow, deep breath in and out.

      Start with your pinky and breathe in as you count “1.” Feel your chest and belly rise. Now, breathe out as you count “2.” Let the air flow out slowly and feel your body soften. Keep breathing slowly, one number for each finger. As you breathe in, feel your hands fill with calm. As you breathe out, feel your hands and body relax even more.

    5. Step 5: Focus on the Sensation. As you go through each number, pay close attention to how your hands feel. Do they feel warm, soft, or tingly? Notice any changes as you breathe. Imagine your breath flowing through your hands, bringing calmness to every part of your body.

      As your mind wanders, simply bring your attention back to your hands and your breath. Take your time, enjoying each breath as an opportunity to slow down and find peace.

    6. Step 6: Feel Grounded and Safe. Take a moment to reflect on how your body feels now. Does your body feel more relaxed? Do your hands feel more calm and steady? Remember, this practice helps us feel grounded—like our feet are firmly planted in the earth, and we are in control of our breath and emotions. Your hands can always be a source of calm. If you ever feel anxious or upset, you can come back to this practice, take a deep breath, and find peace through your hands.
    7. When you feel ready, come back to your day.  Take one more deep breath in, and gently breathe out. Slowly bring your awareness back to the space around you. You are calm, centered, and ready to face whatever comes next. You can always return to your calming hands whenever you need them.

    Instead of judging yourself for what you want or what you’re feeling, explore these writing prompts to help you turn toward your experience with greater understanding and self-compassion.

    Encountering the people, places, and things that activate us out in the real world can feel like too much all at once. For example, when our nervous system rehashes an old pattern of feeling unsettled or unsafe, because that’s how we felt the last time X happened, it’s difficult to take a step back from that and stay present right now. That’s one reason journaling is such a powerful tool. A mindful journaling practice provides a quiet space for us to intentionally explore what is arising, how it’s rooted in our survival strategies, and what we can give ourselves instead to meet our needs in a wise and loving way.

    Journaling Prompts: Let Go of Your Limiting Habits

    In your journal, with gentleness and over time, explore these writing prompts:

    • Where in your life does “power over” versus “power with” manifest? What is the cost?
    • What survival strategies were you indoctrinated into within your family of origin?
    • What survival strategies can you name that operate on the level of the collective? Examples of places to look: “We must win at all costs.” “We should follow the rules and play the game.” “They need to be kept in their place lest we lose ours.” “Don’t acknowledge what’s really going on, just maintain the status quo.”
    • What else can you name?
    • How do you intersect with these strategies? How do they live within you?
    • What collective judgments keep these survival strategies in place?
    • How would you describe the unmet need underneath these collective survival strategies?
    • And what do you envision would meet this need?
    • What, for you, brings about the experience of inherent belonging?
    • What might invite a direct experience of belonging for any collective you identify with? How might you bring this to form? How might it get expressed personally and/or collectively?

    Take your time with these prompts. These questions may take weeks, months, years to truly unpack. Share your observations with a friend or with a trusted group, if you would like to.

    A “Just Like Me” Practice to Expand Your Circle of Compassion: 12 Minute Meditation

    The invitation with this practice is to put aside ideas and concepts about differences, shame, fear, survival, and the rest, and to simply see if you can begin to develop a felt sense of common humanity. What you are tapping into here is the awareness that all of us wish for happiness and freedom from suffering, that this too is a part of our common humanity.

    A “Just Like Me” Practice to Expand Your Circle of Compassion

    This meditation is inspired by the writing and teaching of Thupten Jinpa in his book A Fearless Heart: How the courage to be compassionate can transform our lives.

    1. Take some time to settle into your body for a few minutes, allowing your attention to drop inside. Take note of whatever is present in the way of sensation inside your body. You may notice the touch of clothing, the pressure of the supporting surface on certain parts of your body, or just sensations of coolness or warmth, relaxation or tension, ease or discomfort. Take note of where and how you are in this moment. You may notice the movement of breath into and out of the body as well, recognizing that the breath has continued to move on its own since you last attended to it.
    2. Imagine someone whom you hold dear, someone who brings a smile to your face when you think of them, someone with whom you have a relatively easy and uncomplicated relationship. This may be a family member like a child, a grandparent, or even a pet. Try to go beyond the idea of this being and see if you can actually feel what it feels like to be in their presence.
    3. Notice any pleasant feelings that may arise as you hold this beloved being in your awareness and see how easy it is to acknowledge that they, too, have the same aspiration for genuine happiness that you have.
    4. Now call to mind someone else, someone that you recognize but don’t have much meaningful interaction with and don’t feel any particular closeness to. This may be a person whom you see quite often, on the street, behind the counter at your favorite coffee shop, or driving the bus you take regularly. Notice what feelings arise for you as you picture this person and how these feelings may be different from what you felt in regard to the loved one you imagined first.
    5. See if you can imagine what it might be like to be this person. Usually, we don’t give much thought to the happiness of people in neutral roles in our lives like this. Imagine their life, their hopes and fears, which are every bit as real, complex, and challenging as yours. You may even recognize a certain similarity between yourself and this other person at the level of your common humanity. “Just like me, she wishes to be happy and to avoid even the slightest suffering.”
    6. Next, take some time to see if you can call to mind someone you don’t know at all, and who seems very much unlike you at first glance. Perhaps an image comes to mind from the news or in your imagination or from your previous travels. Maybe consider someone facing hardships far different from your own right now. Perhaps you might call to mind someone who doesn’t look like you . . . or someone who has an entirely different cultural background or life circumstances. You may find yourself thinking just now of people suffering through war or resisting tyranny anywhere on the globe.
    7. Take the time to see if you can look past the differences to what you have in common with this person or these people. Imagine looking into their eyes, sitting with them in meditation, feeling just a little of the joy and pain and sorrow and fear that they may experience . . . simply because they are human, just like you. 
    8. See if you can put yourself in this person’s shoes for a moment, recognizing that they are an object of deep concern to someone, a parent or a spouse, a child or a dear friend of someone. Begin to acknowledge that even this person who seems so different has the same fundamental aspiration for happiness that you have. Allow your attention to stay with this awareness for some period of time (say 20 to 30 seconds). Allow thoughts and feelings to come and go as they will, as you remain present to whatever arises, with no other agenda but to observe and be kind to yourself in that presence.
    9. Finally, see if you can bring together these three people in one mental picture in front of you. Take some time to reflect on the fact that they all share a basic yearning to be happy and free from suffering. At this dimension, there is no difference between these three people. In this fundamental aspect, they are exactly the same. Just take the time to relate to these three beings from that perspective, from the point of view that they share the aspiration for happiness and a kind of perfect imperfection.
    10.  Now include yourself in this circle of awareness, reminding yourself that:
      These people have feelings, thoughts, and emotions, just like me.
      These people, during their lives, have experienced physical and emotional pain and suffering, just like me. These people have been sad, disappointed, angry or worried, just like me.
      These people have felt unworthy or inadequate at times, just like me. These people have longed for connection, purpose, and belonging, just like me.
      These people want to be happy and free from pain and suffering, just like me. These people want to be loved, just like me.
    11. With this deep recognition that the desires to be happy and to overcome suffering are common to all, silently repeat this phrase: “Just like me, all others aspire to happiness and want to overcome suffering.”
    12. Take some time to sit with whatever wishes or feelings arise from this practice, allowing them to arise and fall away. Your only agenda is to notice and take note of their arising.

    5 Guided Meditations to Investigate Panic and Anxiety

    Explore these five guided meditations for softening feelings of anxiousness and calming panic.

    Unprecedented, uncertain—these are terms we’ve heard used in excess over the past few years. But no matter how tiring uncertainty may be, one thing remains true: We’ve all had to adapt to changing circumstances the best we can and as fast as we can. One thing we know is that mindfulness can help. If you’re finding yourself overwhelmed, here are five guided meditations worth following to ease anxiety and calm panic

    5 Guided Meditations for Panic and Anxiety

    1. A Meditation for Investigating Panic Attacks

    1. First, congratulate yourself that you are dedicating some precious time for meditation.
    2. Become aware of your body and mind and whatever you are carrying within you. Perhaps there are feelings from the day’s events or whatever has been going on recently.
    3. May you simply allow and acknowledge whatever is within you and let it be, without any form of analysis.
    4. Gradually, shift the focus of awareness to the breath, breathing normally and naturally. As you breathe in, be aware of breathing in, and as you breathe out, be aware of breathing out.
    5. Awareness can be focused at either the tip of the nose or the abdomen, depending on your preference. If focusing at the tip of the nose, feel the touch of the air as you breathe in and out… If focusing on the abdomen, feel the belly expanding on an inhalation and contracting on an exhalation.
    6. Breathing in, breathing out, experiencing each breath appearing and disappearing. Just breathing. And now gently withdraw awareness from the breath and shift to mindful inquiry.
    7. Mindful inquiry is an investigation into emotions, thoughts, and physical sensations that are driving your panic, anxieties, and fears, often beneath the surface of your awareness. There is a special and unique way of doing this practice that can foster the potential for deep understanding and insight.
    8. When you practice mindful inquiry, gently direct your attention into the bodily feeling of panic or fear itself. Allow yourself to bring nonjudgmental awareness into the experience of it, acknowledging whatever it feels like in the body and mind and letting it be.
    9. To begin this exploration you need to first check in with yourself and determine whether it feels safe or not. If you don’t feel safe, perhaps it is better to wait and try another time, and just stay with your breathing for now.
    10. If you are feeling safe, then bring awareness into the body and mind and allow yourself to acknowledge any physical sensations, emotions, or thoughts. Then, just let them be…without trying to analyze or figure them out.
    11. You may discover that within these feelings there’s a multitude of thoughts, emotions, or old memories that are fueling your fears. When you begin to acknowledge what has not been acknowledged, the pathway of insight and understanding may arise. As you turn toward your emotions, they may show you what you are panicked, worried, mad, sad, or bewildered about.
    12. You may learn that the very resistance to unacknowledged emotions often causes more panic or fear and that learning to go with it, rather than fighting it, often diminishes them. When we say “go with it,” we mean that you allow and acknowledge whatever is within the mind and body. Just letting the waves of emotions, thoughts, and physical sensations go wherever they need to go just like the sky makes room for any weather.
    13. Now gently return to the breath, being mindful of breathing in and out…riding the waves of the breath.
    14. As you come to the end of this meditation, take a moment to congratulate yourself and take a moment to appreciate the safety and ease you may be feeling right now that you can bring into your day. By acknowledging your fears, you may open the possibility for deeper understanding, compassion, and peace. Before you get up, gently wiggle your fingers and toes and gradually open your eyes, being fully aware here and now.
    15. Send some loving-kindness your way. May I dwell in peace. May all beings dwell in peace.

    2. A Meditation to Create Space Between You and Your Anxiety

    1. When you’re ready, come into a comfortable seated position. Let’s take some breaths here. Find your ground by feeling your feet on the floor beneath you. Feel your body touching the chair or cushion you’re on. Really allow yourself to settle into this: Feel gravity, and release your weight toward gravity. Let’s take a few deeper breaths now. If you are already feeling anxious, it can be helpful to really extend the exhale. Take a nice, long inhale, then very much emphasize the exhale.
    2. Explore how you’re feeling right now. If you’re feeling anxious right now, it’s a great opportunity to practice. But if not, bring to mind a time recently when you felt some kind of fear, anxiety, worry, or agitation. Recall the situation or conversation. Just remember that event, and as you do, you might start to notice anxious thoughts emerging in your mind. You might also start to notice some related sensations in your body.
    3. Open your attention wide. Before we turn toward the anxiety more fully, let’s first open our attention wide. Here’s where we can use A.W.E. (And What Else?) Just notice. You may be feeling anxiety right now, but let’s direct our attention away from that and actively explore our senses.
    4. Open your eyes and look around. If your eyes are closed, I invite you to open them to look around the space you’re in. Simply orient yourself. And now notice three things that you see in the space around you. They can be very neutral or even pleasant things—flowers, an image. Simply describe them to yourself in your mind: the colours, shapes, forms.
    5. Turn your attention to the sounds around you. Once you’ve noticed three things visually and described them to yourself, turn your attention to hearing. Allow your attention to settle on the sounds around you. Listen for three different sounds; they can be near or far. Emphasize pleasant or neutral sounds. And, again, describe them to yourself: notice the vibration, the tone, how they arise and then pass. 
    6. Now, let’s turn our attention to taste. This might be a little more challenging, but just notice: Can you detect any flavour in your mouth? Maybe something you ate before starting this practice? Toothpaste? Just notice what it’s like to taste.
    7. Now, turn your attention to your sense of smell. You might take in a deeper breath here. Just notice: Can you detect any scent in the space around you? Notice how they can shift and change with each breath.
    8. And finally, let’s move to the sense of touch. Beginning on the outer surface of our skin, feel the contact with the chair or the ground. If your hands are touching or resting against your body, just feel that sensation. It’s very simple: What do you notice when you turn your attention toward your hands touching? Feel the contact of your clothes with your body. Feel the temperature of the air on your skin. What can you notice?
    9. If you have the energy and some space now, turn your attention toward the felt sense of anxiety. If you feel the need for more space at any time, simply keep turning your attention outward: the sounds, the sights—wherever it feels calming and grounding for you to attend in your senses. When you do feel ready to explore, turn your attention to the felt sense: How do you notice anxiety? Where do you feel it in your body? Take a breath and notice where you feel it. Maybe it’s in your belly? See if you can notice the details, too: Is it throbbing or tingling? What’s the energy like? Within the sensation of anxiety, does it feel like there’s a lot of movement? Does it shift and change as you pay attention to it?
    10. Can you gently relax around the feeling of anxiety or fear? Think of the rest of your body holding this feeling with a lot of care. Pay close attention, explore, be curious: How does anxiety show up? How is it shifting? If at any point it becomes overwhelming or you get lost in thinking and find you’re unable to stay with the sensations, simply go to And What Else: Notice the sights around you. Notice the sounds. Feel the ground.
    11. If you are able to pay attention to this sense of anxiety, simply noticing it, let’s drop in a question. Staying with the felt sense of this fear, anxiety, worry, or agitation, just ask: What do you need? What do you want me to know? What are you trying to offer me? Just see what answers, images, words arise here. We’re asking ourselves here: What do I need?
    12. As we close out the meditation, see if you can commit to doing something to address that need you’ve identified. Alternatively, simply remember the information that has arisen for you during this practice. And now, if you’re ready, take a few deeper breaths. Soften your body slightly. Feel the seat under you, the ground under you.

    3. A Meditation for Working with Anxiety

    1. To begin, sit in a way that is relaxed, and take a moment to adjust your posture on your seat to one that’s more comfortable. Feel your body in contact with the surface beneath you. 
    2. Allow yourself to experience whatever is present right now. Whatever bodily feelings, mood, emotions, mind states, and thoughts are present. You might take a few deeper breaths to invite the body and the mind to relax and settle. Take a nice full deep in-breath, relaxing, releasing, and letting go on the out-breath. Breathe in, and fill the chest and the lungs with the in-breath. Release and let go on the out-breath. 
    3. As you breathe in, you might invite in a quality of calm. You could repeat the word calm silently to yourself as you breathe in, and then again as you breathe out. Breathe in, calm the body, breathe out, calm the mind. 
    4. When you’re ready, let the breath settle into its natural rhythm, allowing it to be just as it is. Breathe in, breathe out. 
    5. You might invite a smile to the corners of your eyes and the corners of your mouth; a smile sends a message to our brain and to our nervous system that we’re safe and don’t have to be hyper-vigilant. Smiling invites us to relax, and be at ease.
    6. While sitting in a way that is relaxed and alert, you might bring to your mind a situation that is a source of anxiety or stress for you. It might be a work situation, family, health, finances, or it might be a combination of factors. Allow yourself to take in all the feelings, sensations, and emotions, and the overall sense of this situation, in the body and in the mind. Choose not to follow scenarios in your mind about what might happen or things that might go badly, and simply observe your thoughts and let them go. Be open to whatever bodily sensations are present with kindness and acceptance. There might be contraction, heat, tightness, tingling, or pulsing. Whatever is present, say yes to what you’re feeling. Be open to these feelings and let them come and go. Bring a kind awareness to whatever emotions are present, and allow yourself to feel them fully; they might be fear, worry, anxiety, or sadness, to name a few. Let these feelings be as big as they want to be, and say yes to all that you’re feeling. Let your awareness and kind attention hold whatever is present, whatever is arising for you in the body, heart, and mind. Bring interest to the changing flow of experience, letting everything stay for a period of time, and then pass on their own time. Meet it all with kindness, acceptance, and interest. 
    7. If anxious thoughts arise like, “This will never go away” or, “I’ll never be able to do everything I have to do,” meet these thoughts with kindness and care. Without identifying with them or treating them as true, let the thoughts come and go. Continue to open to your experience in this way, meeting your experience with kindness and care. If it’s challenging, acknowledge that it is difficult. You could put a hand on your heart and wish yourself well, if this is helpful. 
    8. Think to yourself, “May I be happy, and may I live with ease.” Take a nice deep full in-breath, letting go on the out-breath. Hold your experience with kindness and with care. 
    9. Bring awareness to any emotion that may be present, perhaps underneath the feelings. Maybe there’s fear that the sadness, grief, or worry will continue. See if you can say yes to the emotion. Meet your emotions with kindness and care, and notice how they too shift and change if you can open to them. 
    10. If a sensation or an emotion gives rise to an urge or an impulse to do something negative, like eat something unhealthy, take a drink, or take a drug, see if you can stay with that energy. See that this too comes and stays for a while, and then passes. If it’s helpful you could imagine it as like a wave coming along. Maybe there’s a strong energy, and the wave crests. But if you stay with it with awareness and with kindness, perhaps those feelings pass for a while, and then there’s calm. Be open to the thoughts or narratives that come up in your mind; they might be “This is too much,” or “I need to do something to deal with this pain or difficult feeling,” and invite yourself to stay with the direct experience. 
    11. If the pain, discomfort, difficult emotion, or difficult feeling seems like it’s too intense, see if you can bring your awareness to another part of your experience. Perhaps an area of your body that feels more neutral, such as your hands, or your feet, or your seat, or something in your life that you’re happy about or grateful for. Let your awareness rest on a more pleasant or neutral experience for a time. When you feel ready, let your attention move back to the bodily feelings, and be open again to your experience, riding whatever waves arise. 
    12. Stay as close to your direct experience as you can, and bring a kind awareness to the thoughts and stories that surround the pain, stress, or difficult emotion. Choose not to identify with the thoughts but just acknowledge them as thoughts. Let them come and go in their own time with kindness. 
    13. Sit quietly for a couple of minutes, and be open to the changing flow of experience, recognizing how mindfulness can help us open up to and untangle ourselves from painful thoughts, stress, worry, anxiety, and the patterns of behavior that tend to go with those feelings, emotions, and mental states.

    4. A Meditation to Sit With Difficult Emotions

    1. Come into a comfortable sitting position. Imagine something difficult that you are going through. It doesn’t have to be the most difficult, but something moderately difficult. We want to practice with moderation before we move into the most difficult. Now, recognize your desire to push away the difficulty, to reach toward something that would soothe the difficulty in the moment (reaching out to someone, chocolate, distracting with technology, etc.), or denying that this difficulty is actually happening.
    2. Now turn toward it. Breathe deeply in through your nose and out through your mouth a few times. Now invite into your awareness a large figure of compassion and strength who envelops you in a blanket of love, acceptance, and security. It can be a big cloud of compassion, a large grandmotherly figure, anything that feels loving and kind. Now, imagine this figure is holding you.
    3. Turn fully toward your difficulty. Face it, head on. There is no need to be scared. Feel this wise being enveloping you and speaking kindly to you: “It will be okay, you are okay, you are lovable, you are enough, you are not alone, and we will get through this together.” Let yourself offer and receive loving and kind statements as many times as you need until your mind and body can soothe and slow down.
    4. Each time, you notice yourself reaching for the old familiar way of turning away from discomfort, try gently turning toward it. The more you train the mind to acknowledge and name whatever difficulty is here, it won’t feel so challenging. In addition, your limbic system and specifically your amygdala will send a signal to your sympathetic nervous system that you can physiologically relax.

    5. A Meditation to Explore Anxious Feelings

    1. Begin with a brief mindful check-in, taking a few minutes to acknowledge how you’re currently feeling in your body and mind…being mindful of whatever is in your awareness and letting it all be. There’s nothing that needs to be fixed, analyzed, or solved. Just allow your experience and let it be. Being present.
    2. Now gently shift your attention to the breath, becoming mindful of breathing in and out. Bring awareness to wherever you feel the breath most prominently and distinctly, perhaps at your nose, in your chest, or in your belly, or perhaps somewhere else. There’s no other place you need to go…nothing else you need to do…just being mindful of your breath flowing in and out. If your mind wanders away from the breath, just acknowledge wherever it went, then return to being mindful of breathing in and out.
    3. Reflect on a specific experience of anxiety, perhaps something recent so you can remember it more clearly. It doesn’t have to be an extreme experience of anxiety, perhaps something that you’d rate at 5 or 6 on a scale of 1 to 10. Recall the experience in detail, as vividly as you can, invoking some of that anxiety now, in the present moment.
    4. As you imagine the experience and sense into it, be mindful of how the anxiety feels in your body and stay present with the sensations. Your only job right now is to feel and acknowledge whatever physical sensations you’re experiencing in your body and let them be. There’s no need to change them. Let the sensations run their course, just like a ripple on a lake is gradually assimilated into the entirety of the body of water.
    5. Now feel into any emotions that emerge…anxiety, fear, sadness, anger, confusion…whatever you may feel. As with physical sensations, just acknowledge how these emotions feel and let them be. There’s no need to analyze them or figure them out
    6. If strong emotions don’t arise, this doesn’t mean you aren’t doing this meditation correctly. The practice is simply to acknowledge whatever is in your direct experience and let it be. Whatever comes up in the practice is the practice.
    7. Bringing awareness to your anxiety may sometimes amplify your anxious feelings. This is normal, and the intensity will subside as you open to and acknowledge what you’re experiencing and give it space to simply be.
    8. Continue feeling into the anxiety, just allowing any feelings in the body and mind and letting them be, cultivating balance and the fortitude to be with things as they are. The very fact that you’re acknowledging anxiety rather than turning away from it is healing.
    9. As you continue to acknowledge your physical sensations and emotions, they may begin to reveal a host of memories, thoughts, feelings, and physical experiences that may have created limiting definitions of who you think you are. You may begin to see more clearly into how these old patterns of conditioning have driven your anxiety. This understanding can set you free—freer than you ever felt possible.
    10. Now gradually transition back to the breath, breathing mindfully in and out… Next, slowly shift your awareness from your breath to sensing into your heart. Take some time to open into your heart with self-compassion, acknowledging your courage in engaging with your anxiety. In this way, your anxiety can become your teacher, helping you open your heart to greater wisdom, compassion, and ease within your being.
    11. As you’re ready to end this meditation, congratulate yourself for taking this time to meditate and heal yourself. Then gradually open your eyes and return to being present in the environment around you. May we all find the gateways into our hearts and be free.
